How Many Syns in Rice?
By Jenny Updated
Rice is one of the most universally loved Free Foods on Slimming World, and if you're a fan of curries, stir-fries, or anything remotely Asian-inspired, this will be brilliant news. All plain cooked rice — white, brown, basmati, jasmine, long grain — is Free on the plan. No weighing, no Syn counting, just cook it and eat it.
The key word there is plain. Rice cooked in water with a little salt and maybe a bay leaf? Completely Free. The same rice fried in oil with eggs and soy sauce, or pilau rice cooked in ghee with whole spices? That's where the Syns pile up. Takeaway egg fried rice typically runs to 4 Syns per 100g, and a restaurant pilau portion can easily push 15–20 Syns for a full side dish. Making your own versions at home — using Frylight instead of oil and whisked eggs — can bring those dishes back to essentially Free.
Microwave rice pouches are an absolute staple for busy SW members, and the good news is that most plain varieties are Free. Uncle Ben's Long Grain, Tilda Basmati, and supermarket own-brand plain microwave pouches are all Free as long as the only ingredients are rice and water (always double-check the label — some pouches sneak in added oil or flavourings). The flavoured varieties — like microwave egg fried rice or pilau pouches — are Synned because of the oils and sugars they contain.
Brown rice has a slight edge over white rice nutritionally — more fibre, a lower glycaemic response, and more micronutrients — but both are equally Free on Slimming World. If you're finding yourself constantly hungry after meals, switching from white to brown rice might help you feel fuller for longer, as the extra fibre slows digestion.
For those days when you want to stretch your rice further or add more Speed Foods to your plate, cauliflower rice is the ultimate SW hack. Blitz a raw cauliflower head in a food processor to rice-sized pieces, dry-fry or microwave for a few minutes, and you've got a Free Speed Food that can bulk out any rice dish. Mix half cauliflower rice and half regular rice and you'll barely notice — but you'll eat far more Speed food in the process.

Cauliflower rice
Free (+ Speed Food)Cauliflower rice is a Free Speed Food that can replace or bulk out regular rice. It has a fraction of the calories and counts towards your Speed food target. Blitz raw cauliflower in a food processor and dry-fry for 3–4 minutes.
Courgetti (courgette noodles)
Free (+ Speed Food)While not rice, spiralised courgette works brilliantly as a base for stir-fries and can be mixed with a small portion of rice to increase your Speed food intake while keeping the Syn count at zero.
What Slimming World members say
"My consultant confirmed all plain microwave rice pouches are Free as long as there's no added oil in the ingredients. I check every packet now. Tilda Pure Basmati is my go-to — just rice, nothing else in the ingredients."
"I mix half cauliflower rice and half basmati — you genuinely cannot tell the difference in a curry and you end up eating way more Speed food. Lost 2lbs extra the week I started doing this."
"Egg fried rice is my danger zone for Chinese takeaways. Started making my own with Frylight, a whisked egg and spring onions — it's actually really good and costs next to nothing in Syns."
FAQs
Is rice a Free Food on Slimming World?
Yes — all plain rice is a Free Food on Slimming World. This includes white rice, brown rice, basmati, jasmine, and long grain rice, whether dry or cooked. You can eat it freely without weighing or counting syns. The exception is flavoured or pre-cooked rice products with added oils, butter or sauces — always check the label on pouches and ready-prepared varieties.
Are microwave rice pouches Free on Slimming World?
Most plain microwave rice pouches are Free, including Uncle Ben's Long Grain and Tilda Pure Basmati. Always check the ingredients — if the only contents are rice and water (sometimes with a little salt), they're Free. Avoid flavoured pouches like egg fried rice or pilau, which contain oil and are Synned.
How many Syns is egg fried rice?
Takeaway egg fried rice is approximately 4 Syns per 100g. A typical restaurant or takeaway side portion (around 200g) could therefore be 8 Syns. Shop-bought egg fried rice pouches vary by brand — Blue Dragon's pouch is around 9 Syns for the full 250g pack.
Is brown rice better than white rice on Slimming World?
Both are equally Free on Slimming World, so neither is 'better' for Syn purposes. From a nutritional standpoint, brown rice has more fibre and a lower glycaemic index, which can help you feel full for longer — useful if you find yourself hungry between meals.
Can I make syn-free egg fried rice at home?
Yes! Use cooked cooled rice (ideally day-old), spray a non-stick wok with Frylight, add whisked eggs, frozen peas, and spring onions, then stir in soy sauce (check your brand's Syn value — some are Free, some are very low). Eggs are a Free Food, so the whole dish can be virtually Syn-free.
