White rice contains 361 kcal per 100g dry weight, which becomes approximately 130 kcal per 100g once cooked. A standard 75g dry portion produces around 200–225g cooked rice and contains 270 kcal. Plain boiled rice is free on Slimming World.

The calorie difference between rice types is smaller than most people expect. White and brown rice are almost identical in calories per dry gram. Pilau rice is significantly higher — not because of the rice itself, but because of the ghee and oil added during cooking. The rice is free; what you cook it in is not.

This guide covers calories for every rice type — white, brown, basmati, pilau, microwave pouches — with Slimming World syn values and WW SmartPoints.

How Many Calories in Rice?

White long-grain rice contains 361 kcal per 100g dry. Brown rice contains 362 kcal per 100g dry — almost identical. Basmati rice is 355 kcal per 100g dry. All three produce approximately 130 kcal per 100g once cooked in water with no added fat.

Rice type Dry portion Cooked weight Calories (cooked) SW Syns
White long-grain (boiled) 75g dry ~210g 270 kcal Free
Brown rice (boiled) 75g dry ~195g 270 kcal Free
Basmati rice (boiled) 75g dry ~210g 266 kcal Free
Pilau rice (takeaway) ~250g cooked 650 kcal 13
Egg fried rice (takeaway) ~250g cooked 580 kcal 12
Tilda microwave basmati (250g pouch) 250g pouch 348 kcal Free
Uncle Ben's microwave long-grain (250g) 250g pouch 343 kcal Free
Supermarket own-brand microwave rice 250g pouch 325–360 kcal Free

The difference in calories between white, brown, and basmati rice is negligible per 75g dry portion — less than 10 kcal. Pilau rice is 380 kcal more than plain boiled rice for the same portion size purely because of the fat added during cooking.

Is Rice Free on Slimming World?

Plain boiled or steamed rice is free on Slimming World — white, brown, and basmati varieties all qualify. Rice cooked with oil, butter, or fat (pilau rice, egg fried rice, fried rice) carries a syn cost because of the added fat.

Microwave rice pouches — including Tilda, Uncle Ben's, and supermarket own-brand — are also free as long as they are plain or lightly seasoned without added oil. Always check the ingredients: some flavoured microwave pouches (herb rice, spiced rice) contain added fat that takes them off the free list. Plain microwave rice is almost always free.

How Many Calories in a Portion of Rice?

A standard 75g dry portion of rice produces around 210g cooked and contains 270 kcal. Restaurant portions in the UK are typically 100–120g dry, which produces 280–340g cooked and contains 360–430 kcal before any sauce or accompaniment.

Most people overportion rice at home. 75g dry rice looks very small in the pan. Weigh it rather than guessing — what looks like a portion for one often turns out to be 120g when put on scales, adding nearly 200 extra calories before the meal starts.

How Many Calories in Pilau Rice?

A takeaway portion of pilau rice contains approximately 600–700 kcal — more than double the calories of the same weight of plain boiled rice. The calories come from the ghee, oil, and colouring added during cooking rather than the rice itself. On Slimming World, pilau rice is 13 syns per portion.

Swapping pilau rice for plain boiled rice saves 13 syns and 350–400 kcal on an Indian takeaway night. That single swap does more for the total calorie count of a curry dinner than choosing a different main dish. Plain boiled rice absorbs curry sauce just as well — the difference is only colour and fat, not texture or filling power.

How Many Calories in Egg Fried Rice?

Takeaway egg fried rice contains approximately 550–650 kcal per portion. The wok-fried cooking method with oil, egg, and soy sauce adds around 300 kcal compared to plain boiled rice. On Slimming World, egg fried rice is approximately 12 syns per portion.

Homemade egg fried rice using Fry Light, day-old boiled rice, and a beaten egg costs significantly fewer syns — around 1–2 syns per portion for the egg, with the rice remaining free. Most SW members who love egg fried rice make it at home rather than ordering it as a side.

Is Brown Rice Lower Calorie Than White?

Brown rice contains 362 kcal per 100g dry — almost identical to white rice at 361 kcal per 100g. The calorie difference is negligible. Brown rice has significantly more fibre (3.5g per 100g cooked vs 0.5g for white), which slows digestion and increases satiety after eating.

For weight loss, the practical advantage of brown rice is feeling fuller for longer rather than saving calories. Brown rice also has a lower glycaemic index than white rice, meaning blood sugar rises more slowly after eating it. Both are free on Slimming World. If you find brown rice too chewy, basmati white rice has a lower GI than standard long-grain white and still qualifies as free.

Are Microwave Rice Pouches Free on Slimming World?

Plain microwave rice pouches — Tilda Steamed Basmati, Uncle Ben's Long Grain, and most supermarket own-brand plain rice pouches — are free on Slimming World. A 250g pouch is a standard single-portion size at around 325–360 kcal total.

Flavoured microwave pouches need checking individually. Tilda Pilau Microwave Rice, for example, contains added oil and is not free. Tilda Plain Basmati is free. The rule is straightforward: check the ingredients list for any added oil, fat, or cream. If it contains any, syn it. If the ingredients are rice, water, and salt, it is free.
